Can You "Cancel Out" an Unhealthy Meal? Here's What the Research Actually Says

We've all had those meals that didn't exactly go to plan. The good news? Researchers have actually tested whether specific foods can soften your body's response to an indulgent meal — and the results are surprisingly specific. In this article, we break down exactly which foods have real, controlled research behind them, which ones fell flat, and one surprising food that may actually make things worse. No vague "eat more antioxidants" advice here — just straight-up science you can actually use.

We've all been there. You're at a birthday dinner, a work lunch, or just a Tuesday where everything went sideways, and you end up eating something you wouldn't normally choose. And somewhere in the back of your mind, a little voice asks: "Is there anything I can eat with this to soften the blow?"

It's one of the most common questions in nutrition. And most answers are frustratingly vague: "eat more antioxidants," "add some superfoods." Eye roll.

Turns out, this is one question researchers have actually tested directly. They've paired indulgent, artery-stressing meals with specific foods to see what helps and what doesn't. Some results are exactly what you'd expect. Others are genuinely surprising. 

Let's get into it.

First, What Are Researchers Actually Measuring?

Before we look at the foods, it helps to understand what these studies are tracking: something called flow-mediated dilation, a measure of how well your arteries expand to let blood flow through.

Basically, are your arteries flexible enough to do their job? Because stiff arteries are one of the earliest signs something's going wrong, long before you'd ever feel it. 

At a population level, each 1% increase in this measurement is associated with a 12% reduction in risk of a cardiovascular event like a heart attack. So, when a study shows a food improved artery function within hours of eating, that’s a meaningful finding. 

A few of the studies below also track inflammatory markers in the blood, things like TNF-α and IL-6, rather than artery function directly. These are a related but different signal: a sign of how much a meal is stressing the body's inflammatory response, rather than a direct measure of how well the arteries themselves are working. 

When researchers matched vegetarians and meat-eaters for weight, blood pressure, and cholesterol, and only included healthy nonsmokers in the study (making it a fair comparison) the vegetarians' arteries still dilated about four times better. And the longer someone had eaten plant-forward, the better their numbers looked.

That's the power of eating consistently well. But real life doesn't always play along. There are birthday dinners, meals where someone else picks the restaurant, and plenty of days where the easiest option simply wins.

So, the real question becomes: if you're going to have the burger, the pastry, or the fried breakfast, is there anything you can eat alongside it that actually helps?

The research has some surprisingly specific answers. 

What the Research Says Actually Works

Blueberries 

In a randomized controlled trial, researchers tested cooked blueberries, raw blueberries, and no blueberries at all, each alongside the same indulgent meal: buns made from white flour, eggs, butter, and salt, filled with mostly sugar and eggs. Without blueberries, artery function dropped steadily over the next six hours. But when the equivalent of a cup of wild blueberries was added to that same bun, instead of a decline, they saw a dramatic boost in artery function.

The blueberries essentially neutralized the damage. Artery function looked nearly as good as if the indulgent bun hadn’t been involved at all. 

Accumulating evidence indicates blueberry consumption has protective effects on cardiovascular health, including vascular dysfunction. Researchers point to their polyphenols, specifically anthocyanins, the pigments that give blueberries their color, as the key driver.

One caveat on dosing: more isn't better here. The benefits plateau at around a cup. After that, you're not getting extra protection, just extra blueberries.

Raspberries 

A double-blind randomized controlled trial tested two doses of frozen red raspberries blended with water, roughly ¾ cup and 1½ cups, against a placebo drink matched for color and taste. The placebo did nothing. Both raspberry doses improved artery function at the 2-hour mark, and the effect was still measurable a full 24 hours later.

The smaller dose, it turned out, worked just as well as the larger one, so more wasn't necessarily better here either. The bottom line is that consuming dietarily achievable amounts of red raspberries acutely improves artery function for up to 24 hours.

Walnuts 

This one's less about rescuing a single bad meal and more about what a regular handful of walnuts does over time.  

In a controlled trial, 27 overweight adults spent several weeks eating a walnut-rich diet, then switched to an almond-rich diet (or vice versa), with researchers measuring artery function and a blood marker of vascular inflammation at the end of each stretch. The walnut diet significantly improved both. The almond diet improved too, clearly helping the inflammation marker, though it landed just short of statistical significance on artery function itself.

So this isn't quite a "pair it with your burger" trick like the blueberries or raspberries above. It's evidence that having walnuts around as a regular habit builds a stronger baseline to begin with, and that baseline is a big part of how well your arteries bounce back when an indulgent meal does come along.

Açaí and Cranberry Juice 

In one study, an açaí and banana smoothie significantly improved artery function compared to a color-matched placebo. Cranberry juice showed a benefit too: even a 25% concentration gave artery function a small boost within a couple of hours, and a 50% concentration was still working eight hours later. 

Beetroot Juice 

Beets are rich in dietary nitrate, which your body converts into nitric oxide, a molecule that helps blood vessels relax and widen. In a randomized crossover trial, 20 overweight or slightly obese men drank 140 mL of beetroot juice (about 500mg of nitrate) alongside a high-fat mixed meal. Compared with a control drink, the beetroot juice significantly softened the usual dip in artery function that follows a fatty meal.

Dark Chocolate 

In another randomized, placebo-controlled crossover trial, 18 healthy adults ate a fatty meal alongside either flavanol-rich cocoa (918mg) or a flavanol-poor version. With the flavanol-poor cocoa, artery function steadily worsened over the next four hours, the expected effect of a fatty meal. With the flavanol-rich version, that decline was measurably blunted at the two, three, and four hour marks.

The effect appears to work through the same nitric oxide pathway behind beetroot juice, just triggered by cocoa's flavanols instead of nitrate. Choose a dark chocolate with a significantly high cocoa content (at least 85%) to get a meaningful flavanol dose. 

Avocado

There’s a good reason why you may want to keep enjoying a breakfast of smashed avocado on toast. In a randomized controlled trial, 31 overweight and obese adults ate a breakfast with no avocado, half an avocado, or a whole avocado swapped in for some of the carbohydrate calories. Artery function roughly doubled with avocado added, from about 5% to about 10%, at both the 1 and 3 hour marks after eating, compared to a much smaller bump without it. 

A smaller pilot study pairing avocado directly with a hamburger found a similar protective pattern, avocado preserved a key anti-inflammatory marker and prevented the usual post-burger rise in inflammation. 

Tomato

Finally, that slice of tomato on your burger might be doing more than you think. In a randomized crossover trial, 39 healthy men ate a high-fat meal with or without 100g of tomato puree added. The tomato puree meal significantly lowered several inflammatory markers in the blood, along with inflammatory activity in fat tissue itself, compared to the same meal without it. A real food, paired directly with a fatty meal, softening the body's response to it.

Worth Knowing About (But Not Tested the Same Way)

A few other foods have real evidence behind them and deserve a mention too. 

Leafy greens are rich in dietary nitrate, which converts to nitric oxide, the same mechanism behind beetroot juice, and have been shown on their own to improve artery function and lower blood pressure. 

Pomegranate has supportive evidence too: juice that improves artery function, pomegranate seed oil that helps blood pressure and arterial stiffness alongside a high-fat meal, and encouraging effects on inflammation.  

And a concentrated aged garlic extract improved artery function by 44% over two weeks in men with heart disease, though that's from a daily supplement, not a clove of garlic with dinner.

All three are good reasons to eat this way regularly. None of them have been tested as an in-the-moment rescue for a bad meal, so they're more a case for building a healthy habit than a quick fix for tonight’s indulgent meal. 

What Didn't Work (And One That Made Things Worse)

It's tempting to assume that anything antioxidant-rich, or just generally "healthy," will help soften the blow of an indulgent meal. The research doesn't back that up. A few of the foods tested here looked like they should have worked just as well as the berries and walnuts above, similar antioxidant profiles, similar reputations, but when put to the same real-world test, they came up short, and one even made things measurably worse. 

Strawberries 

In a trial testing strawberries against a heavy meal (cheese blintzes, whipped cream, syrup, egg, and bacon), about a cup of strawberries wasn't enough to offset the damage on artery function. To be fair, that's an unusually large fat load to counteract in one sitting. The bigger the assault, the less realistic it is that any single food will fully undo it.

A Mixed Berry Cocktail

Here's a surprising one. Researchers created a cocktail of grapes, blueberries, strawberries, lingonberries, and black aronia berries and tested it directly against a high-fat meal, but found no significant improvement in artery function. Interestingly, individual berries like raspberries and cranberries have shown real benefits when tested on their own, without a meal, as covered earlier in this list. It's the pairing with real, greasy food that didn't hold up here for this particular blend.

Orange Juice 

Orange juice feels like the obvious pairing for a big, indulgent breakfast, but the research says that might not be the case. In a randomized crossover trial, older overweight adults were given a high-calorie meal alongside water, orange juice, green tea, or red wine. Artery function was measured before and two hours after eating. None of the three drinks, orange juice included, offered any protective effect against the meal.

It gets more interesting from there. In a separate randomized trial of 36 women, some at a normal weight and some overweight or obese, a high-fat meal was paired with either water or orange juice, and triglyceride levels were tracked over the following five hours. Rather than helping, the orange juice extended how long fat levels stayed elevated in the blood, especially in the overweight and obese participants. The likely explanation: the body burns through the juice's fast-absorbing natural sugars first, which pushes the clearance of the meal's fat further down the queue, leaving it circulating in the blood for longer than it would have otherwise.

So What Does This Actually Mean for You?

This isn't a free pass to eat however you want as long as you add a smoothie. The research doesn't support that.

The more useful takeaway is this: if an indulgent meal is happening anyway, pairing it with something like blueberries, raspberries, walnuts, beetroot juice, dark chocolate, avocado, or tomato appears to soften the short-term hit to the body's response to it. That's backed by real, controlled research, not wishful thinking.

Reaching for strawberries, a mixed berry blend, or a glass of orange juice instead won't do the same job, and in the case of OJ, may actually work against you. 

The bigger picture is that none of these damage-control strategies come close to what a consistently plant-forward way of eating does over time. The vegetarians in that comparison study weren't relying on rescue berries. Their baseline diet was doing the work every single day.

Damage control has its place for the meals you didn't plan perfectly. It works as an occasional assist, not a long-term plan.

The Practical Takeaway

Keep a few of the research-backed staples on hand: frozen blueberries, walnuts, and a bottle of beetroot juice cover a lot of ground, and a ripe avocado or a square of dark chocolate are easy to add to almost any meal.

Toss blueberries into a smoothie, stir them into oats, or eat them straight from the bag. Add a small handful of walnuts to your plate, a slice of avocado to your toast, or a square of dark chocolate after dinner. The foods on this list won't undo a bad diet on their own, but they're a small, well-evidenced way to take the edge off the meals that don't go as planned, and unlike most nutrition advice, this one's actually been tested.
