Something is happening inside your body that nobody talks about at birthday parties.

Your gut microbiome, the community of trillions of bacteria living in your digestive tract, has a birthday too. 

As we get older, the bustling diversity inside our gut starts to decline, beneficial species like Bifidobacterium fade out, and pro-inflammatory bacteria move in to take their place. Scientists have a name for what happens next: “inflammaging,” a slow-burning, low-grade inflammation that’s driven in part by a gut microbiome that’s lost its balance, and one that's been linked to a weaker immune response and higher susceptibility to age-related disease.

This isn't just about a few more wrinkles. This is about the fatigue that doesn't lift no matter how much sleep you get. The brain fog that makes thinking feel like wading through mud. The joint pain that showed up out of nowhere, or the bloating and food sensitivities that never used to be a problem. 

Most people chalk this up to "just getting older." Most doctors run a panel, find nothing alarming, and offer a shrug, or a prescription that treats the symptom without touching whatever is actually driving it.

But the research tells a different story, and one that starts, and often ends, in the gut. The good news is that the bacteria responsible for keeping your gut younger can be fed, supported, and encouraged to stick around.

What Gerobiotics Actually Means

Gerobiotics, from gero (aging) and biotics (relating to living organisms), is the term researchers coined in 2020 to describe something specific: probiotic strains and the compounds they produce that appear to influence the fundamental biological processes of aging itself, not just gut symptoms. The idea isn't just living longer. It's staying well while you do it.

The challenge is that these bacteria can't just be swallowed in a capsule and forgotten about. They need to be fed: specific fibers, specific polyphenols, specific plant compounds that different bacteria use as fuel to produce short-chain fatty acids and other byproducts that, in turn, act on the gut lining, the immune system, and even the brain. 

The more variety on the plate, the more species get supported, and the more resilient the microbiome stays as a result. That's the practical reframe gerobiotics research offers: instead of asking "which supplement targets aging," the more useful question is "which foods keep the right bacteria around long enough to do their job."

Meet the Bacteria (and What Feeds Them)

Not all gut bacteria are created equal. When researchers compare the microbiomes of people aging well to those aging poorly, the same names keep showing up.

BifidobacteriumThis is one of the first bacteria to colonize the human gut at birth, making up to 70% of a breastfed infant's gut microbiome. It is essential for immune function, digestion, vitamin production, and keeping inflammation in check. And then it starts to vanish. 

By adulthood levels drop to roughly 10%, and by older age it falls to around 5%, a complete collapse. And low levels are linked to digestive issues, weakened immunity, chronic disease, and even mood changes. 

Fortunately, Bifidobacterium responds to food. It can be boosted by eating probiotic foods like yogurt, sauerkraut, and kimchi, and feeding it with prebiotic fibers like garlic, onions, bananas, and oats. 

AkkermansiaAkkermansia muciniphila lives in the mucus layer of the gut lining and helps maintain its integrity. Essentially, it is the maintenance crew for the intestinal wall. It's associated with healthy metabolism, reduced inflammation, and better blood sugar regulation. Early research suggests certain polyphenols, the kind found in berries, green tea, and cocoa, may help Akkermansia thrive, though more research is needed.

Faecalibacterium prausnitziiThis bacterium is one of the most abundant in a healthy adult gut, and it's a champion producer of butyrate, a short-chain fatty acid that nourishes the cells lining the colon, reduces inflammation, and supports the gut barrier. When Faecalibacterium levels drop, inflammation tends to rise. It responds particularly well to fermentable fibers called inulin-type fructans, found in garlic, onions, leeks, asparagus, and chicory root. 

LactobacillusThis genus supports immune function, helps crowd out less helpful bacteria, and produces lactic acid that keeps the gut environment slightly acidic. Fermented foods (miso, tempeh, kimchi, sauerkraut) are a natural source of these bacteria, and a growing body of research shows that eating them regularly measurably shifts your gut microbiota composition.

The Centenarian Connection

If all this science feels abstract, one story makes it concrete.

María Branyas Morera lived to 117 and died in 2024. In her final years, she donated samples to researchers studying aging. Her diet was Mediterranean-style: vegetables, fruits, whole grains, olive oil, and fish, plus three yogurts a day. When scientists  analysed her gut bacteria, they found a microbiome as diverse as a much younger person's. She also had high levels of Bifidobacterium, the very bacteria that usually disappears with age. The researchers were careful to point out that this was just one person, and that her long life probably wasn't due to her gut alone. Genetics, metabolism, and inflammation likely all played a part too.

But she's not an isolated data point. When researchers compared centenarians from very different populations around the world, they found a shared pattern in their gut bacteria linked to healthy aging. A larger 2023 study of almost 1,600 people, including nearly 300 centenarians, found the same thing: the longest-lived people had gut bacteria that stayed more diverse and more stable over time than everyone else's.

The pattern holds up again and again, across cultures and continents. The people who age best tend to share one thing: a diverse, well-fed gut.

What to Eat This Week

The science points to a genuinely simple starting place, no exotic supplements or complicated protocols required.

Fermented foods, for Bifidobacterium and Lactobacillus: plant-based yogurt, kefir, kimchi, sauerkraut, miso, tempeh. These deliver live cultures directly, giving your existing colonies backup and, in some cases, introducing strains your gut may be missing entirely.

Prebiotic and fermentable fibers, for Bifidobacterium and Faecalibacterium: garlic, onions, leeks, asparagus, oats, bananas, legumes. Think of these as food for your bacteria rather than food for you (you can't digest most of this fiber yourself), but your gut bacteria ferment it into short-chain fatty acids like butyrate, which helps keep your gut lining strong and calms inflammation.

Fiber and polyphenol-rich foods, for Akkermansia: garlic, onions, leeks, asparagus (all sources of inulin), plus berries, green tea, cocoa, and olive oil. Akkermansia muciniphila naturally lives in your gut, and higher levels are linked to positive health outcomes. The clearest evidence right now points to fiber: in one study, people with type 2 diabetes who took 10 grams of inulin daily for 45 days saw their Akkermansia levels rise. Polyphenols like resveratrol and pomegranate extract have shown promise too, but the evidence is more preliminary, and results seem to vary a lot from person to person.

The single, most powerful thing you can do is to focus on variety. Researchers studying long-lived populations keep coming back to the same point: it's rarely one "superfood" driving a healthy microbiome, it's the sheer number of different plants, fibers, and fermented foods someone eats over the course of a week. Every different food you add feeds a different bacterial species, so the more variety that shows up on your plate over time, the more of these species get the fuel they need to stick around.

Rather than changing up your entire diet overnight, try adding one new fermented food or fiber source each week: a different bean, a new leafy green, a ferment you haven't tried. Your microbiome also needs time to respond: most studies show measurable shifts in composition within two to four weeks of a consistent dietary change, not overnight, so give any new addition a few weeks before deciding whether it's "working."

A simple way to start: pick one meal a day this week and add just one item from the list above to it.

  • Breakfast: kimchi alongside eggs, or a handful of berries stirred into yogurt
  • Lunch: a scoop of tempeh or a spoonful of miso whisked into a soup or dressing
  • Dinner: leeks or asparagus folded into whatever you're already cooking
  • Snack: a small glass of coconut kefir, or a square of dark chocolate with a cup of green tea

Add one thing, keep doing it, then add another. That's it.

What About Supplements?

If you're wondering whether a probiotic capsule could shortcut all of this, the answer depends entirely on what's inside it.

A generic multi-strain probiotic grabbed off the shelf with no strain details, no clinical research behind it, and a big CFU number on the front as its main selling point, probably won't move the needle much. Different strains do completely different things, and a high CFU count means nothing if the strains haven't been studied for the specific benefit you're after.

But strain-specific, clinically studied probiotics are a different conversation entirely.

Researchers and clinicians studying the microbiomes of centenarians have identified specific gerobiotic strains that combat the three key processes driving age-related decline: inflammation, oxidative damage, and cellular senescence. 

Lactobacillus rhamnosus GG, for example, has been shown to enhance levels of beneficial bacteria, lower pathogens, reduce the absorption of inflammatory endotoxins, and improve cognitive capacity in people experiencing cognitive decline.

Bifidobacterium lactis HN019 boosts immune function in aging populations, reduces gut symptoms, and supports metabolic health.

Other commercially available strains with gerobiotic potential include Bifidobacterium adolescentis, Lactobacillus gasseri, and Lactobacillus paracasei. And Akkermansia muciniphila is another, though research is currently showing that feeding your gut polyphenol-rich foods like berries, green tea, and cocoa may be more effective than taking it as a supplement.

One practical tip that's well supported by the research: always take your probiotics with food, not on an empty stomach. Your stomach acid is far more acidic when it's empty, and food buffers that pH significantly, giving the bacteria a much better chance of surviving the journey to your lower gut. 

Prebiotic fiber supplements like inulin powder, guar gum, or acacia fiber are worth considering too, especially if you're not consistently hitting 30+ grams of fiber from food. Unlike probiotics, they don't need to survive stomach acid or colonise anything. They just need to reach your colon, which they do reliably. The trade-off is variety: a jar of inulin powder feeds the bacteria that specifically thrive on inulin, and nothing else. A week of garlic, oats, leeks, and beans feeds a much wider range of species, plus brings along polyphenols and other compounds an isolated fiber powder doesn't have.

The bottom line: food comes first. A diverse, plant-rich diet is the foundation that no supplement can replace. But the right probiotic strains, chosen for the right reasons, at the right dose, taken the right way, can be a genuinely useful tool alongside that foundation. 

The Question Worth Asking

Your microbiome is aging whether you think about it or not.
